The Hinge & the Squat

Your two biggest lower-body lifts, built from one distinction — hips or knees — and kept entirely off your wrist.

⏱ ~14 minutes• 🏋 Cues, faults & a fault-finder• Form, wrist-safe
◎ Why this lesson

You understand the mechanics and the plan. Now the skill: performing the barbell Romanian deadlift and the goblet/leg-press squat well enough to load them safely and progress. Good form isn't about looking pretty — it's how you keep adding weight for years without getting hurt.

1One distinction: hips or knees

Every lower-body lift is mostly one of two patterns. Learn to tell them apart and the cues click into place:

HINGE — hips back, shins ~vertical shin ≈ vertical torso folded forward SQUAT — knees forward, torso upright shin angled forward torso upright
The dashed line is vertical at each ankle. Notice the shin: near-vertical in the hinge, clearly angled forward in the squat. That single difference drives everything else.

2The brace you'll use on every rep

★ The 360° brace

Before each hard rep: take a big breath into your belly (not your chest) so it expands all the way around — front, sides, low back. Brace your abs as if about to take a punch, hold the breath through the hard part, and exhale at the top.1 This stiff cylinder protects your spine under load. (If you have uncontrolled high blood pressure, clear breath-holding with a doctor and exhale through the sticking point instead.)

3The two lifts, step by step

Barbell Romanian deadlift main hinge

  1. Stand & grip
Hold the bar at your thighs, hands just outside your hips, double-overhand. The bar hangs — wrists straight, no extension. Feet hip-width.
  2. Soft knees & brace
Unlock the knees a few degrees and fix that angle. Big 360° brace.
  3. Hips back, bar close
Push the hips straight back, sliding the bar down your thighs and shins. Flat back, shins near-vertical. Feel the hamstrings stretch.
  4. Stand tall
Drive the hips forward to lockout and squeeze the glutes.
Depth: lower only as far as you keep a flat back — usually mid-shin, not the floor.

Goblet squat main squat

  1. Hold it wrist-safe
Cradle a dumbbell vertically against your chest, or a kettlebell by the horns. Wrists stacked and neutral, elbows down.
  2. Stance & brace
    Feet shoulder-width, toes out ~15–30°. 360° brace.
  3. Sit down between the hips
Knees travel forward and out, tracking over the toes. "Spread the floor."
Depth: thighs ~parallel, as deep as you keep a neutral spine and heels down.
  4. Drive up
Push through the whole foot, chest up, exhale near the top.

The goblet teaches the pattern but soon gets capped by the 30 kg dumbbell — that's your cue to load the squat pattern heavier on the leg press (back flat to the pad, stop before your hips curl off the seat) and to switch the goblet for a unilateral DB split squat. No trap bar at your gym, so the barbell RDL is your hinge; the lighter DB/KB RDL held by the bells is the busy-day fallback.

5Wrist & starting safely

✓ Wrist-safe by design

The barbell RDL is wrist-safe by design — the bar just hangs from straight wrists, zero extension. The goblet is safe held by the bell with a stacked wrist. Avoid the front-rack and low-bar back squat (both force the wrist into extension). Your gym has no straps, so if grip fails before the hamstrings, switch to a mixed grip (one palm forward, one back) — it doesn't bend the wrist.2

⌗ First weeks: groove it light

Warm up (5 min easy cardio + bodyweight squats/hinges), then ramp up in sets. Spend the first week or two sub-maximal (3–4 reps in reserve), technique first. Add load only when reps feel easy with clean form, and back off the moment form breaks. Skill before weight.

Which squat keeps your wrist safest?

What you can now say

  1. A hinge is hip-dominant (shins vertical); a squat is knee-dominant (upright torso).
  2. Use the 360° brace on every working rep.
  3. RDL: soft knees fixed, push the hips straight back, bar close, stand tall — feel the hamstring stretch.
  4. Goblet: sit between the hips, knees out, full pain-free depth; load heavier on the leg press.
  5. Stay neutral-wrist, groove it light first, and get a form check on video.
